Muscle is metabolically active tissue that burns calories at rest. Each pound of muscle burns approximately 6 to 10 calories per day during rest, compared to 2 to 3 calories per day for an equivalent pound of fat. This difference might seem modest, but across a whole body and over long time periods, the cumulative impact is substantial. A person who adds 10 pounds of muscle through consistent resistance training increases their basal metabolic rate by 60 to 100 calories per day — an additional 2,100 to 3,500 calories burned per month without any additional exercise. Over a year, this amounts to 25,000 to 42,000 additional calories expended — equivalent to 7 to 12 pounds of fat. The excess post-exercise oxygen consumption (EPOC) from resistance training is meaningfully larger and longer-lasting than that from moderate steady-state cardio. This lean tissue loss reduces basal metabolic rate, making continued fat loss progressively more difficult and weight regain increasingly likely. A meta-analysis published in Obesity Reviews found that adding resistance training to caloric restriction preserved lean mass significantly better than cardio training or diet alone, and that better lean mass preservation was associated with greater long-term weight loss maintenance. A minimally effective resistance training program for fat loss consists of full-body sessions performed three times per week, incorporating compound movements that engage multiple large muscle groups simultaneously. Prioritize movements like squats, Romanian deadlifts, bench press, bent-over rows, overhead press, and pull-ups/lat pulldowns. Perform three to four sets of eight to fifteen repetitions per exercise, progressing weight gradually over time (progressive overload). This modest investment of three weekly gym sessions totaling two to three hours produces the muscle-preserving and metabolism-elevating adaptations that define effective fat loss training — additional cardio can be added as supplementary caloric expenditure but should not replace resistance training.

Progressive overload — gradually increasing the challenge of resistance training over time by adding weight, reps, or sets — is the fundamental principle that drives continued adaptation. Without progressive overload, your muscles adapt to the current training stimulus and cease developing further. The practical implication is that the same weights, same reps, and same exercises performed month after month produce no additional muscle-building (and therefore metabolic) adaptation.
