Proteins are the building blocks of your body. Made up of amino acids, proteins serve as the raw materials for muscle tissue, enzymes, hormones, antibodies, and virtually every structural component in your body. There are 20 amino acids in total, nine of which are considered 'essential' because your body cannot manufacture them — they must come from food. Complete protein sources that contain all nine essential amino acids include meat, poultry, fish, eggs, dairy, soy, and quinoa. Plant-based proteins like beans, lentils, nuts, and grains can provide all essential amino acids when consumed in varied combinations throughout the day.
The Recommended Dietary Allowance (RDA) for protein is 0.8 grams per kilogram of body weight per day for sedentary adults, as established by the National Academy of Medicine. However, research published in the Journal of the International Society of Sports Nutrition suggests that physically active individuals benefit from 1.4 to 2.0 grams per kilogram of body weight. For a 150-pound active person, that translates to roughly 95 to 136 grams of protein daily. Older adults may also benefit from higher protein intake — around 1.0 to 1.2 grams per kilogram — to help offset age-related muscle loss known as sarcopenia.

Carbohydrates are your body's preferred and most efficient energy source. When you eat carbohydrates, your digestive system breaks them down into glucose, which enters your bloodstream and is transported to cells throughout your body for immediate energy or stored as glycogen in your liver and muscles for later use. Your brain alone consumes approximately 120 grams of glucose per day, making carbohydrates critical for cognitive function, concentration, and mood regulation. Without adequate carbohydrate intake, you may experience brain fog, fatigue, and irritability.
Not all carbohydrates are created equal, and this distinction is crucial for health. Complex carbohydrates — found in whole grains, vegetables, legumes, and fruits — contain fiber and are digested slowly, providing sustained energy and stable blood sugar levels. Simple carbohydrates — found in table sugar, candy, sodas, and many processed foods — are rapidly digested and can cause sharp spikes and crashes in blood sugar. The glycemic index (GI) measures how quickly a food raises blood sugar, with lower GI foods generally being healthier choices. A 2021 meta-analysis in The BMJ found that diets high in refined carbohydrates were associated with a 44% increased risk of cardiovascular disease compared to diets emphasizing whole grains.

Dietary fiber, a type of carbohydrate that humans cannot fully digest, deserves special attention. Soluble fiber, found in oats, beans, apples, and citrus fruits, dissolves in water and can help lower cholesterol and regulate blood sugar. Insoluble fiber, found in whole wheat, nuts, and vegetables, adds bulk to stool and promotes regular bowel movements. A 2019 Lancet meta-analysis of 185 prospective studies found that people consuming the highest amounts of fiber had a 15 to 30 percent reduction in all-cause mortality and cardiovascular disease.
Fats are essential for hormone production, vitamin absorption, brain health, and cell membrane integrity. Every cell in your body has a membrane made partly of fat, and many hormones — including testosterone, estrogen, and cortisol — are synthesized from cholesterol. Fat-soluble vitamins A, D, E, and K require dietary fat for proper absorption. The Dietary Guidelines for Americans recommend that fats make up 20 to 35 percent of total daily calories, with an emphasis on unsaturated fats.
Understanding the different types of dietary fat is important for making healthy choices. Monounsaturated fats, found in olive oil, avocados, and almonds, have been consistently shown to reduce LDL (bad) cholesterol and lower cardiovascular disease risk. Polyunsaturated fats, including omega-3 and omega-6 fatty acids found in fatty fish, walnuts, and flaxseeds, play crucial roles in brain function and inflammation regulation. Saturated fats, found in red meat, butter, and coconut oil, should be consumed in moderation — the American Heart Association recommends limiting saturated fat to less than 6 percent of total calories. Trans fats, artificially produced through hydrogenation, have been definitively linked to increased heart disease risk and have been largely banned from the food supply.

The ideal macronutrient ratio varies depending on your individual goals, body composition, activity level, and metabolic health. For general health maintenance, a balanced approach of approximately 45 to 65 percent carbohydrates, 10 to 35 percent protein, and 20 to 35 percent fat aligns with guidelines from the National Academy of Medicine. Athletes and individuals focused on muscle building may benefit from higher protein ratios of 25 to 35 percent. Those managing insulin resistance or type 2 diabetes may find that reducing carbohydrates to 30 to 40 percent of calories improves blood sugar control.
Tracking your macros doesn't have to be complicated or stressful. Begin by developing a general awareness of portion sizes and the macronutrient content of common foods. A palm-sized portion of meat or fish contains roughly 25 to 30 grams of protein. A fist-sized portion of cooked grains or starchy vegetables provides about 30 to 45 grams of carbohydrates. A thumb-sized portion of oils, nuts, or cheese contains approximately 10 to 15 grams of fat. Remember that no single macronutrient is inherently good or bad. Extreme dietary approaches that demonize entire food groups — whether low-fat, low-carb, or anti-protein — miss the fundamental point that your body needs all three macronutrients to function properly. The best diet is one that provides adequate protein for tissue repair and immune function, sufficient carbohydrates for energy and brain function, and enough healthy fats for hormone production and nutrient absorption, all from predominantly whole food sources.
