Vitamin D deficiency is the most widespread nutritional inadequacy in the world. The National Health and Nutrition Examination Survey (NHANES) found that approximately 42 percent of American adults have vitamin D levels below 20 ng/mL, which is considered deficient. Vitamin D is essential for calcium absorption, bone health, immune function, and mood regulation. Your skin produces vitamin D when exposed to UVB radiation from sunlight, but factors including latitude, skin pigmentation, sunscreen use, indoor lifestyles, and seasonal changes mean that many people cannot rely on sun exposure alone. Food sources include fatty fish (salmon provides about 570 IU per 3-ounce serving), egg yolks (about 44 IU each), fortified dairy products, and fortified plant milks. The Endocrine Society recommends that adults maintain blood levels of 30 to 50 ng/mL, which may require supplementation of 1,000 to 2,000 IU daily for many people.
Magnesium is involved in more than 300 enzymatic reactions in the human body, including energy production, protein synthesis, muscle and nerve function, blood sugar regulation, and blood pressure control. Despite its critical importance, USDA data indicates that approximately 48 percent of Americans do not meet the recommended daily intake. Magnesium deficiency has been associated with increased risk of type 2 diabetes, cardiovascular disease, osteoporosis, migraines, and anxiety. Rich food sources include dark chocolate (64 mg per ounce), avocados (58 mg each), almonds (80 mg per ounce), spinach (157 mg per cooked cup), black beans (120 mg per cooked cup), and pumpkin seeds (156 mg per ounce). The Recommended Dietary Allowance is 400 to 420 mg per day for men and 310 to 320 mg per day for women.

It is particularly prevalent among women of reproductive age — menstrual blood loss depletes iron stores monthly — and during pregnancy, when iron requirements increase dramatically. Iron is essential for hemoglobin production and oxygen transport throughout the body. Symptoms of deficiency include persistent fatigue, weakness, pale skin, shortness of breath, brittle nails, and difficulty concentrating. Dietary iron comes in two forms: heme iron from animal sources (red meat, poultry, shellfish, organ meats) which is absorbed at 15 to 35 percent, and non-heme iron from plant sources (lentils, spinach, fortified cereals, tofu) which is absorbed at only 2 to 20 percent. Consuming vitamin C alongside non-heme iron sources can increase absorption by up to 300 percent.
Omega-3 fatty acids, while technically not vitamins or minerals, are essential nutrients that the human body cannot produce on its own. The two most critical forms — EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid) — play vital roles in brain structure and function, inflammation regulation, and cardiovascular health. Data from the National Institutes of Health suggests that the average American consumes less than 100 mg of DHA and EPA combined per day, far below the 250 to 500 mg daily recommended by most health organizations. A meta-analysis published in the Journal of the American Heart Association found that omega-3 supplementation reduced the risk of heart attack by 28 percent and coronary heart disease death by 35 percent. The best food sources are fatty fish such as salmon, mackerel, sardines, herring, and anchovies. Plant-based sources like walnuts, flaxseeds, and chia seeds provide ALA (alpha-linolenic acid), but the body converts ALA to EPA and DHA very inefficiently — typically only 5 to 10 percent.

Zinc is a trace mineral that plays a crucial role in immune function, wound healing, DNA synthesis, cell division, and protein production. It is also essential for proper sense of taste and smell. Research published in the American Journal of Clinical Nutrition estimates that approximately 12 percent of the U.S. population — and potentially 40 percent of the elderly population — does not consume adequate zinc. Mild zinc deficiency can impair immune function, slow wound healing, and contribute to hair loss. The best dietary sources include oysters (an extraordinary 74 mg per 3-ounce serving — over 600 percent of the daily value), red meat, crab, lobster, poultry, beans, nuts, and fortified cereals. Vegetarians and vegans face higher risk of zinc deficiency because phytates in whole grains and legumes reduce zinc absorption by up to 50 percent.
Vitamin B12 is essential for nerve function, red blood cell formation, and DNA synthesis. Because B12 is found almost exclusively in animal-derived foods — meat, fish, dairy, and eggs — vegans are at significant risk of deficiency unless they supplement or consume fortified foods. However, deficiency isn't limited to vegans: as people age, the ability to absorb B12 from food decreases due to reduced production of stomach acid and intrinsic factor. The CDC estimates that up to 15 percent of the general population may have inadequate B12 levels. Deficiency can cause megaloblastic anemia, peripheral neuropathy (numbness and tingling in hands and feet), cognitive decline, and fatigue. If untreated, B12 deficiency can cause permanent nerve damage. Reliable sources include clams (84 mcg per 3-ounce serving), liver, trout, salmon, tuna, fortified nutritional yeast, and fortified plant milks.
Potassium is critical for maintaining normal blood pressure, fluid balance, muscle contractions, and nerve signals. The adequate intake for potassium is 2,600 mg per day for women and 3,400 mg per day for men, yet less than 2 percent of Americans meet this recommendation according to NHANES data. A meta-analysis published in the Journal of the American College of Cardiology found that increasing potassium intake to recommended levels was associated with a 24 percent reduction in stroke risk. Potassium works in concert with sodium — a higher potassium-to-sodium ratio is associated with better cardiovascular outcomes than simply reducing sodium alone. Excellent food sources include white beans (1,189 mg per cooked cup), baked potatoes with skin (926 mg each), spinach (839 mg per cooked cup), bananas (422 mg each), avocados (690 mg each), and sweet potatoes (542 mg each).

Vitamin K is actually a group of compounds — vitamin K1 (phylloquinone) found in leafy greens and vitamin K2 (menaquinones) found in fermented foods and animal products. While vitamin K1 is essential for blood clotting and is rarely deficient in people who eat vegetables, vitamin K2 has emerged as a critical nutrient for bone and cardiovascular health that many people lack.
