But amid the hype, a tremendous amount of misinformation has taken root. Let's examine the most persistent protein myths and separate evidence-based facts from fiction using peer-reviewed research.

    Myth #1: You need massive amounts of protein to build muscle. This is perhaps the most widespread misconception in fitness culture, with some online sources recommending 2 to 3 grams per pound of body weight — amounts that have no scientific support. The most comprehensive meta-analysis on this topic, published in the British Journal of Sports Medicine in 2018 by Morton and colleagues, analyzed 49 studies involving 1,863 participants and concluded that the point of diminishing returns for muscle protein synthesis occurs at approximately 1.6 grams per kilogram of body weight per day. While intakes up to 2.2 grams per kilogram may provide a small additional benefit for some individuals, going above this level provides no measurable advantage for muscle growth and may unnecessarily stress the kidneys in susceptible individuals.

    Myth #3: Your body can only absorb 20 to 30 grams of protein per meal. This widely repeated claim is a misinterpretation of muscle protein synthesis research. It is true that muscle protein synthesis reaches its peak stimulation at approximately 20 to 40 grams of high-quality protein per meal, depending on the protein source and individual factors. However, 'absorption' and 'muscle protein synthesis' are not the same thing. Your body can absorb and utilize far more than 30 grams of protein in a single sitting — excess amino acids are used for other critical functions including enzyme production, immune cell synthesis, hormone production, and energy. Athletes in intense training may benefit from the higher end of the range. For a 70-kilogram (154-pound) moderately active person, this translates to approximately 84 to 112 grams of protein per day — an amount easily achievable through regular whole food meals.
