Research suggests that one pound of muscle contains approximately 700 to 1,000 calories of energy.     Protein is the most critical dietary variable for muscle growth because muscle tissue is approximately 25 percent protein by weight, and new muscle synthesis requires a continuous supply of amino acids. The most comprehensive meta-analysis on this topic (Morton et al., British Journal of Sports Medicine, 2018) examined 49 studies involving 1,863 participants and concluded that protein intakes beyond 1.62 grams per kilogram of body weight per day produced no additional muscle growth.     Carbohydrates are frequently undervalued in muscle-building nutrition because they do not directly contribute to muscle protein synthesis. However, carbohydrates support hypertrophy through several important indirect mechanisms: they fuel resistance training workouts (which are predominantly glycolytic), they promote the release of insulin (which inhibits muscle protein breakdown and drives amino acids into cells), they replenish muscle glycogen (which affects training quality in subsequent sessions), and they spare protein from being used for energy (allowing consumed amino acids to be directed toward muscle synthesis). Depleting carbohydrates while trying to maximize muscle growth compromises training quality and may reduce hypertrophic gains despite adequate protein intake.

    Leucine is the specific amino acid that most powerfully triggers muscle protein synthesis by activating the mTOR signaling pathway. A serving of protein should provide at least 2 to 3 grams of leucine to maximally stimulate mTOR — this is approximately met by 20 to 25 grams of whey protein, 30 grams of chicken or beef, or 40 to 50 grams of most plant proteins. A study by Areta and colleagues published in the American Journal of Clinical Nutrition examined three different protein distribution patterns delivering the same total daily protein and found that evenly distributing protein across four meals (20g each) produced 31 percent greater muscle protein synthesis over 12 hours compared to two large meals (40g each) or eight small snacks (10g each). The practical recommendation is to aim for four to five protein-containing meals or snacks throughout the day, each providing 25 to 40 grams of protein, to maintain consistently elevated blood amino acid concentrations that support sustained muscle protein synthesis.

    Sleep is the most underestimated muscle-building intervention. During deep sleep (stages 3 and 4), the pituitary gland releases approximately 70 percent of its daily growth hormone output. Growth hormone promotes fat mobilization, stimulates IGF-1 production, and supports muscle protein synthesis. A study published in Annals of Internal Medicine found that sleep-restricted individuals (5.5 hours per night) lost approximately 55 percent less fat and significantly more lean mass compared to those sleeping 8.5 hours during an identical caloric restriction period.
