    Pre-swim nutrition requires careful timing and food selection because gastrointestinal function is compromised during intense swimming due to the horizontal body position, breath control demands, and vigorous core rotation. Eating too close to training — particularly a large or high-fat meal within 60 minutes of pool entry — dramatically increases the risk of nausea, cramping, and the regurgitation of partially digested food during flip turns. The recommended pre-swim meal timing is two to three hours before the session for a full meal and 30 to 45 minutes before for a light, easily digestible snack. Pre-swim foods should be moderate in carbohydrates, moderate in protein, and low in fat and fiber to minimize gastric distress. Oatmeal with banana, a small bowl of rice with chicken, Greek yogurt with honey, or a bagel with a thin spread of nut butter are appropriate pre-swim choices.

    Post-swim nutrition should prioritize protein for muscle repair and carbohydrates for glycogen resynthesis within one to two hours after leaving the pool. Vigorous swimming damages muscle fibers through both the eccentric components of the underwater pull phase and the high training volumes typical of swimming programs. Research from the University of Queensland found that consuming a protein-carbohydrate beverage immediately after intense swimming significantly improved recovery of performance compared to carbohydrate alone.     Iron is a particularly critical micronutrient for swimmers. Swimming produces foot-strike hemolysis through the repetitive impact of flip turns (though to a lesser degree than running), and the high training volumes create substantial iron demands for hemoglobin production needed to support the elevated oxygen delivery requirements of competitive swimming. Female swimmers and adolescent swimmers are at highest risk of iron deficiency. Research has found subclinical iron deficiency in a significant proportion of collegiate competitive swimmers, with deficiency associated with measurable reductions in swimming performance even before frank anemia develops.
