We have all heard the advice to drink eight glasses of water a day, but this recommendation — despite its ubiquity — has surprisingly little scientific basis. The eight-glasses rule appears to have originated from a 1945 Food and Nutrition Board recommendation that mentioned '2.5 liters of daily water intake,' but critically noted that 'most of this quantity is contained in prepared foods.' The actual science of hydration is far more nuanced and individualized than a one-size-fits-all glass count, involving a complex interplay of water, electrolytes, minerals, dietary factors, and individual physiology.
Your daily water requirements depend on a wide range of factors including body size, muscle mass, physical activity level, environmental temperature and humidity, altitude, overall diet composition, and health status. The National Academy of Medicine's Adequate Intake (AI) recommendations are 3.7 liters (about 125 ounces) of total water per day for adult men and 2.7 liters (about 91 ounces) for adult women. Crucially, this includes water from all sources — beverages and food combined. Since foods typically provide about 20 percent of total water intake, the actual fluid you need to drink is somewhat less than these numbers suggest. A practical guideline is to drink enough that your urine is a pale straw color — not clear (which may indicate overhydration) and not dark yellow (which suggests dehydration).
Electrolytes are mineral ions that carry an electrical charge and play essential roles in fluid balance, nerve transmission, muscle contraction, pH regulation, and nutrient transport. The four primary electrolytes relevant to hydration are sodium, potassium, magnesium, and calcium. When you sweat, you lose not just water but significant amounts of electrolytes — particularly sodium, at a rate of about 400 to 700 milligrams per liter of sweat for most individuals, though some people can lose over 1,500 milligrams per liter. Replacing water without replacing electrolytes can lead to a dangerous condition called hyponatremia (low blood sodium), which has been documented in endurance athletes who drink excessive plain water during prolonged exercise.

Sodium, despite its negative reputation in the context of blood pressure, is the most critical electrolyte for hydration. It is the primary determinant of extracellular fluid volume, meaning it directly controls how much water your body retains. During exercise lasting longer than 60 minutes, or in hot environments with heavy sweating, sodium replacement becomes essential. The American College of Sports Medicine recommends consuming 300 to 600 milligrams of sodium per hour during prolonged exercise. For everyday hydration, most people get adequate sodium from food, but those following very clean diets with minimal processed food may actually need to add a small amount of salt to their water during periods of sweating.
Potassium is the primary intracellular electrolyte and works in concert with sodium to maintain fluid balance. While sodium controls fluid outside your cells, potassium regulates fluid inside your cells. This sodium-potassium balance — maintained by the sodium-potassium ATPase pump present in every cell membrane — is fundamental to cellular hydration, nerve impulse transmission, and heart rhythm. The Adequate Intake for potassium is 2,600 milligrams per day for women and 3,400 milligrams per day for men, yet fewer than 2 percent of Americans meet this recommendation. Increasing potassium through whole food sources like bananas, potatoes, avocados, beans, and leafy greens naturally supports better cellular hydration.

Many foods contribute significantly to daily hydration, and a diet rich in water-dense produce can meaningfully supplement your fluid intake. Cucumbers, celery, lettuce, zucchini, and watermelon are all composed of more than 95 percent water by weight. Strawberries, cantaloupe, peaches, oranges, and tomatoes range from 89 to 92 percent water. Research published in the American Journal of Clinical Nutrition found that consuming fruits and vegetables with high water content provided hydration comparable to drinking water, with the added advantage of providing electrolytes, vitamins, and fiber that plain water cannot deliver. Soups, smoothies, and yogurt are additional food-based hydration sources that many people overlook.
Recognizing the signs of dehydration is important because thirst is not always a reliable indicator — particularly in older adults, whose thirst mechanisms may be blunted. By the time you feel thirsty, you may already be one to two percent dehydrated, which is enough to impair cognitive function and physical performance. Research from the University of Connecticut's Human Performance Laboratory found that even mild dehydration — defined as a 1.5 percent loss in normal water volume — was associated with fatigue, difficulty concentrating, headaches, and mood disturbances in otherwise healthy young adults. Other signs include dark urine, dry mouth and lips, decreased urine output, muscle cramps, dizziness, and rapid heartbeat.
The relationship between caffeine and hydration deserves clarification, as widespread misconceptions persist. While caffeine does have a mild diuretic effect — meaning it increases urine production — this effect is significantly attenuated in habitual coffee drinkers as the body develops tolerance. A landmark study published in PLOS ONE by Killer, Blannin, and Jeukendrup concluded that moderate coffee consumption (up to 400 milligrams of caffeine per day, roughly four 8-ounce cups) does not cause dehydration and contributes positively to total daily fluid intake. Tea — including green, black, and herbal varieties — is similarly hydrating. The key takeaway is that moderate caffeine consumption from coffee and tea counts toward your daily hydration goals.

Alcohol, unlike caffeine, is a genuine dehydrator that warrants caution. Alcohol suppresses the release of antidiuretic hormone (ADH, also called vasopressin) from the pituitary gland, which causes the kidneys to produce more dilute urine and increases fluid loss. A study published in the journal Alcohol and Alcoholism found that consuming 1 gram of alcohol per kilogram of body weight increased urine output by approximately 350 milliliters over four hours. The dehydrating effect is dose-dependent, meaning that moderate consumption (one to two drinks) has a milder effect than heavy drinking. If you choose to drink alcohol, alternating each alcoholic beverage with a glass of water and consuming electrolytes can help mitigate the dehydrating effects.

Exercise hydration requires a more strategic approach than everyday hydration. The American College of Sports Medicine recommends drinking 5 to 10 milliliters of fluid per kilogram of body weight two to four hours before exercise, and then consuming fluid during exercise at a rate sufficient to prevent more than 2 percent body weight loss from sweating. For workouts lasting less than 60 minutes at moderate intensity, plain water is generally sufficient. For prolonged exercise, high-intensity training, or exercise in hot and humid conditions, an electrolyte solution containing sodium, potassium, and a small amount of carbohydrate can enhance fluid absorption and maintain performance. Weighing yourself before and after exercise can help you estimate your sweat rate and fine-tune your hydration strategy.
Overhydration, while less common than dehydration, is a real risk that should not be ignored. Drinking excessive amounts of plain water — particularly during endurance events — can dilute blood sodium levels to dangerous levels, a condition called exercise-associated hyponatremia (EAH). EAH can cause nausea, headaches, confusion, seizures, and in severe cases has been fatal. The International Marathon Medical Directors Association advises against drinking more than 800 milliliters per hour during exercise and recommends drinking to thirst rather than forcing fluid intake. Including sodium in your hydration strategy during prolonged exercise is one of the most effective ways to prevent this potentially life-threatening condition.

For optimal daily hydration, follow these evidence-based practices: Start your morning with 16 to 24 ounces of water to replace fluid lost during sleep. Carry a reusable water bottle throughout the day and sip regularly rather than chugging large amounts at once — gradual intake improves absorption. Eat water-rich fruits and vegetables with every meal. Include adequate potassium, magnesium, and sodium in your diet through whole food sources. Replenish electrolytes after intense exercise, heavy sweating, or illness involving vomiting or diarrhea. Monitor your urine color as a practical daily hydration check. And remember that your body is remarkably adept at regulating its fluid balance — trust your thirst during normal daily activities and reserve more calculated hydration strategies for athletic endeavors and extreme environments.
